# Cycling and strength training program

> Strength for cyclists is not more riding with plates: it is squat and hinge patterns at 3–5 sets of 4–6, placed where they cannot spoil the hardest ride, and it fades from two sessions to one as the riding block hardens. phase.fitness plans both halves in one week.

## Quick facts

- Level: all levels
- Length: 12–20 weeks
- Days per week: 5–6
- Modalities: Cardio, Strength
- Equipment: A bike with power or heart rate, a trainer; a rack or heavy dumbbells
- Sessions go to: Intervals.icu, Garmin, Strava, Hevy, Liftosaur

## The short answer

A cycling and strength program in phase.fitness follows the cycling document: strength 2 sessions a week in base, 1 in build, 0–1 in the peak — squat and hinge patterns at 3–5 sets of 4–6, single-leg work and trunk stability, after riding or on a separate day from the hardest rides. The riding keeps its own blocks: base with volume in zone 2 and low-cadence high-torque efforts, build with threshold and VO2max sessions, a peak at race intensity, a recovery week every 3–4. The error the document names — heavy leg-strength volume inside a hard riding block — is the one the calendar avoids by construction.

## Muscular endurance transfers; heavy volume inside a hard block does not

The cycling document phase.fitness reads is specific about which strength quality transfers to the bike: muscular endurance, not maximal strength — which is why the gym work pairs with low-cadence, high-torque efforts on the bike and why the sets stay at 4–6 reps rather than chasing a 1RM. Two sessions a week in base is enough; in the build, when threshold volume rises, the gym drops to one, and in the peak to one or none, because heavy leg volume inside a hard riding block degrades both.

Placement does the rest: after a ride, or on a separate day from the hardest ones. phase.fitness lays the week so the heavy session never sits the day before the threshold or VO2max ride, and the long ride keeps the clean slot.

## Can you lift weights during a hard block on the bike?

Less of it, and never as an afterthought. phase.fitness runs two gym sessions a week in the base block, one in the build and none or one in the peak, because heavy leg volume inside a hard riding block is the error the cycling document names by name.

## When should a cyclist stop lifting before a race?

The peak block is where it goes: two to three weeks of race-specific riding with strength held at one short session or dropped. phase.fitness keeps the lifting away from the hardest rides all season — after a ride or on a separate day — so the last weeks are a reduction and not a shock.

## What phase.fitness builds

| Phase | Weeks | Job | Band |
|---|---|---|---|
| Base | 8–12 | Volume on the bike, strength twice a week | Zone 2 dominant; 4 × 8 min low-cadence; strength 2×/week: squat and hinge 3–5 × 4–6, single-leg, trunk |
| Build | 6–8 | Threshold and VO2max; strength once a week | Threshold 3 × 12–15 min at 95–100%; VO2max 5 × 4 min at 110–115%; strength 1×/week at intensity |
| Peak | 2–3 | Race-specific; strength held or dropped | Volume reduced; strength 0–1×/week; recovery week every 3–4 throughout |

## A sample week

| Day | Modality | Session |
|---|---|---|
| Mon | Rest | — |
| Tue | Cardio | Endurance 1.5–2 h zone 2 with 4 × 8 min low-cadence |
| Wed | Strength | Squat 4 × 5, RDL 3 × 5, split squat 3 × 6/leg, trunk — after an easy spin |
| Thu | Cardio | Threshold: 3 × 12 min at 95–100% |
| Fri | Cardio | Recovery 45 min zone 1 |
| Sat | Cardio | Long ride 3–4 h zone 2 |
| Sun | Strength | Second gym day in base only; otherwise rest |

## How it adapts when a phase ends

phase.fitness reads the rides from Intervals.icu or Garmin — time in zones, power on the hard days, the long ride's duration — and the gym from Hevy, Liftosaur or the watch. Garmin activities are read only if you allow it. When a phase ends, a base block whose two gym sessions kept their loads while the hours came in on target earns the build on schedule; one where the threshold rides were ridden flat the day after the gym moves the strength day, because that adjacency is the error the document names.

## Where the sessions go

- **Intervals.icu** — Cardio sessions go out with intervals and zones intact; completed sessions, HRV and load come back.
- **Garmin** — Write it here, train it on your Garmin: strength and cardio sessions are sent to Garmin Connect and appear on the watch, and the activities you finish come back to mark the plan done.
- **Strava** — Post to Strava: the sessions you finish in phase.fitness go to your Strava feed, only the ones you choose. Nothing is imported from Strava.
- **Hevy** — Strength routines are written to Hevy; logged workouts return to phase.fitness. Cardio and calisthenics do not travel here.
- **Liftosaur** — Strength programs are pushed as Liftoscript; workout history comes back.

## Frequently asked questions

### How many gym sessions should a cyclist do?

Two a week in base, one in build, none or one in the peak, as the cycling document phase.fitness reads prescribes — squat and hinge patterns at 3–5 sets of 4–6, plus single-leg work and trunk stability.

### When in the week should I lift?

After riding, or on a separate day from the hardest rides. phase.fitness never places the heavy session the day before a threshold or VO2max ride, and keeps the long ride in the clean slot.

### Will lifting make me heavier on the climbs?

Not at these doses. The phase.fitness program trains muscular endurance and force at 4–6 reps without hypertrophy volume; the cycling document is explicit that maximal strength is not the quality that transfers, and neither is mass.

## The only app that plans strength, cardio and calisthenics together

For a cyclist the calisthenics day is the trunk, the posterior chain and the scapular control the bike erodes — hollow holds, hanging work, support holds — trained on a rest day with no cost to the legs.

Right now, phase.fitness is the only training app that writes strength, cardio and calisthenics into one periodized program — same calendar, same phases, same recovery budget.

You choose the mix. A calisthenics-only plan, a cardio-only block, strength plus cardio, or all three: the phases, the end-of-phase analysis and the sync work the same way with one modality or three.

**Why calisthenics is in the plan.** Bodyweight skill work is strength training in a different shape. Straight-arm work, levers and handstands build scapular control, tendon capacity and relative strength that barbell and machine work leave untouched, and they transfer because they are closed-chain, whole-body patterns. Treated as a modality rather than a warm-up, they get sets, holds and progressions like a squat does.

No exercise catalogue on the market contains a tuck front lever, so those sessions run in the phase.fitness built-in player; strength goes to Hevy, Liftosaur or a Garmin watch, cardio to Garmin and Intervals.icu.
