# Rowing training program: erg, base and strength

> phase.fitness plans rowing the way the rowing document prescribes: a base with 85% of the time in zones 1–2, a build that adds threshold and VO2max sessions while cutting volume 10–15%, a peak at race intensities, and two strength sessions a week built around pulling.

## Quick facts

- Level: all levels
- Length: 10–18 weeks
- Days per week: 5–6
- Modalities: Cardio, Strength
- Equipment: An ergometer or a boat, a heart-rate strap; a gym with a pulldown and a row
- Sessions go to: Garmin, Intervals.icu, Strava, Hevy

## The short answer

A rowing program in phase.fitness moves through base (4–8 weeks, high volume, low intensity, technique), build (4–8 weeks, threshold intervals of 3–6 × 6–8 minutes and VO2max sets of 5–8 × 2–3 minutes, volume down 10–15%), peak (2–4 weeks, race-specific intensities) and a 1–2 week taper at 30–50% less volume with intensity kept. The intensity distribution is prescribed by phase — 85/5/10, then 75/10/15, then 70/5/25. Strength is two sessions a week with upper-body pulling first, because lat pulldowns and seated rows improve rowing power directly.

## Steady state is the backbone, and zone 3 is the trap

The rowing document phase.fitness reads gives a distribution per phase rather than a single rule: 85% of time in zones 1–2 during base, 75% in build, 70% in peak, with zone 3 held at 5–10% throughout. The most common error it names is too much zone 3 — fatigue without the stimulus of zone-2 volume or zone-4 intensity. Steady state at 18–22 strokes per minute, 20–60 minutes, is the session that builds the engine; the intervals sharpen it.

Strength transfers unusually well in rowing. Upper-body pulling — lat pulldown, seated row — improves rowing power directly, and the hinge pattern carries the drive sequence: legs, then back swing, then arms. Two gym sessions a week hold that through the base and build.

## Should rowers train legs or back first in the gym?

Pulling first, in a phase.fitness rowing program: lat pulldowns and seated rows open the session because they improve rowing power most directly, with squat and hinge patterns, calf and grip work in the second gym day of the week. Both sessions sit at four to eight reps.

## How long should a rowing taper be?

One to two weeks in phase.fitness, with volume down 30–50% and intensity kept. The peak block before it runs two to four weeks at race-specific intensities, and the intensity distribution shifts across the plan from 85/5/10 in the base to 70/5/25 by the end.

## What phase.fitness builds

| Phase | Weeks | Job | Band |
|---|---|---|---|
| Base | 4–8 | Aerobic engine and technique | 85% Z1–2 / 5% Z3 / 10% Z4–5; steady state 20–60 min; strength 2×/week, pulling first |
| Build | 4–8 | Add threshold and VO2max, volume down 10–15% | 75/10/15; threshold 3–6 × 6–8 min at LT2, 2 min easy; VO2max 5–8 × 2–3 min, 3 min recovery |
| Peak | 2–4 | Race-specific intensities | 70/5/25; power sprints 6–10 × 250–500 m at race pace or faster; pyramids 500–1000–1500–1000–500 m |
| Taper | 1–2 | Freshness at intensity | Volume down 30–50%, intensity kept; frequency can drop one session |

## A sample week

| Day | Modality | Session |
|---|---|---|
| Mon | Cardio | Steady state 45–60 min at 18–22 spm, zone 2 |
| Tue | Strength | Lat pulldown, seated row, Romanian deadlift, trunk — 4 × 6–8 |
| Wed | Cardio | Threshold: 4 × 7 min at LT2, 2 min easy |
| Thu | Cardio | Steady state 40 min, technique drills |
| Fri | Strength | Squat, pulling volume, calf and grip — 3–4 × 6–8 |
| Sat | Cardio | VO2max: 6 × 3 min at zone 4–5, 3 min recovery |
| Sun | Rest | — |

## How it adapts when a phase ends

Between phases phase.fitness reads the sessions from Garmin or Intervals.icu — time in zones, split on the interval days, the steady-state minutes actually rowed — and the strength log from Hevy, Liftosaur or the watch. Garmin activities are read only if you allow it. If the zone-3 share crept up, the next phase pulls the easy days down and the interval targets up, because that drift is the failure the document names. If pulling strength rose while the erg splits did not, the plan keeps the gym volume and revisits the intensity distribution instead.

## Where the sessions go

- **Garmin** — Write it here, train it on your Garmin: strength and cardio sessions are sent to Garmin Connect and appear on the watch, and the activities you finish come back to mark the plan done.
- **Intervals.icu** — Cardio sessions go out with intervals and zones intact; completed sessions, HRV and load come back.
- **Strava** — Post to Strava: the sessions you finish in phase.fitness go to your Strava feed, only the ones you choose. Nothing is imported from Strava.
- **Hevy** — Strength routines are written to Hevy; logged workouts return to phase.fitness. Cardio and calisthenics do not travel here.

## What phase.fitness does not do here

phase.fitness writes the sessions by zone, duration and stroke rate; technique — the drive sequence, the catch, the ratio — is a coaching matter the document describes and phase.fitness cannot watch. Rowing reaches a Garmin watch by name; kayaking arrives as generic cardio.

## Frequently asked questions

### Does the program work for indoor rowing only?

Yes. phase.fitness writes every session by duration, stroke rate and zone, which an ergometer displays directly. On the water the same plan applies; the completed session comes back from your watch either way.

### How is the intensity distributed?

phase.fitness distributes it by phase, as the rowing document prescribes: 85% of time in zones 1–2 during base, 75% in build, 70% in peak, with zone 3 held to 5–10% and the rest in zones 4–5. Too much zone 3 is the error the plan is built to avoid.

### What strength work is included?

phase.fitness includes two sessions a week with upper-body pulling first — lat pulldown and seated row improve rowing power directly — plus a hinge, a squat and trunk work at 3–4 sets of 6–8.

## The only app that plans strength, cardio and calisthenics together

For a rower the calisthenics day trains the straight-arm pulling and trunk tension the stroke asks for — front-lever steps and hollow holds — as strength, not as a warm-up.

Right now, phase.fitness is the only training app that writes strength, cardio and calisthenics into one periodized program — same calendar, same phases, same recovery budget.

You choose the mix. A calisthenics-only plan, a cardio-only block, strength plus cardio, or all three: the phases, the end-of-phase analysis and the sync work the same way with one modality or three.

**Why calisthenics is in the plan.** Bodyweight skill work is strength training in a different shape. Straight-arm work, levers and handstands build scapular control, tendon capacity and relative strength that barbell and machine work leave untouched, and they transfer because they are closed-chain, whole-body patterns. Treated as a modality rather than a warm-up, they get sets, holds and progressions like a squat does.

No exercise catalogue on the market contains a tuck front lever, so those sessions run in the phase.fitness built-in player; strength goes to Hevy, Liftosaur or a Garmin watch, cardio to Garmin and Intervals.icu.
