Human flag program: tuck to full flag

The human flag is a press with one arm and a pull with the other, held sideways, and phase.fitness programs it that way: a pulling and a pushing prerequisite for the two arms, then five leverage steps with holds per side, moving on when the standard is met.

The short answer

The phase.fitness human flag program follows its catalogue: prerequisites of 8–10 pull-ups for the top arm and 8–10 parallel-bar dips for the bottom arm, then tuck flag and advanced tuck flag at 3–5 sets of 5–15 seconds, straddle flag at 3–5 × 5–15 s, half-lay flag at 3–5 × 5–12 s and the full flag at 3–5 × 5–10 s, each held on both sides. The skill-sports document's isometric dose applies — progressive leverage, 3–5 sets, 5–10 seconds — with lateral trunk and shoulder work in support. Sessions run in the phase.fitness player and cost no AI credits.

Two arms, two jobs

The catalogue phase.fitness reads splits the flag's prerequisites by arm: 8–10 pull-ups for the top arm that pulls, 8–10 dips for the bottom arm that pushes. Below those, the program is pull-up and dip progressions; above them, the flag is an isometric at progressive leverage exactly as the skill-sports document describes — 3–5 sets of 5–10 seconds, both sides, with the lever lengthened one step at a time: tuck, advanced tuck, straddle, half-lay, full.

The trunk does the rest. Lateral flexion and anti-lateral-flexion strength decide whether the hips stay level, so side planks, hanging side raises and Copenhagen holds support every phase, and the shoulder of the bottom arm gets the scapular work the racket-sports document prescribes for any overhead, one-sided load.

How long does it take to learn the human flag?

Twelve to twenty-four weeks in the phase.fitness progression once the prerequisites are met: four to eight weeks on the tuck and advanced tuck flags, six to twelve on straddle and half-lay, then the full flag. Every step is held on both sides before it counts as mastered.

What does the human flag actually train?

A press and a pull at once. The top arm pulls, the bottom arm presses, and the lateral trunk holds the line — which is why phase.fitness programs side planks, hanging side raises, Copenhagen holds and shoulder work alongside the flag steps rather than only the holds themselves.

What phase.fitness builds

A program is a sequence of phases, each with a job. These are the phases phase.fitness writes for this case, with the bands the generator has to respect — transcribed from the document it reads, not invented for this page.

A sample week

One week from the first phase, as it would sit on the calendar. Your own week follows the days you say you have — 2–3 here — and the equipment you list.

How it adapts when a phase ends

Hold seconds per side are logged in the phase.fitness player. When a phase ends, the step advances when both sides meet the standard; an asymmetry keeps the weaker side on its step. A stalled hold points at the prerequisite that decayed — usually the dip strength of the bottom arm — rather than at a longer hold. Deterministic; regenerating is free.

What the AI does, and what it deliberately does not.

Where the sessions go

phase.fitness plans; you train in the app or on the watch you already use, and the completed session comes back. For this program:

CalisthenicsStays here, in the phase.fitness built-in player: no exercise catalogue out there contains a tuck front lever, so there is nothing to send it to.

What travels where, per modality and per app.

What phase.fitness does not do here

The flag runs in the phase.fitness player and is not pushed to a watch or a lifting app. It is an advanced skill with a slow pace set by the shoulder of the bottom arm; the standards, not the calendar, decide the next step.

Frequently asked questions

What do I need before training the human flag?

From the phase.fitness catalogue: 8–10 pull-ups for the top arm and 8–10 parallel-bar dips for the bottom arm. Below that, the program is the pull-up and dip progressions.

What are the flag steps?

In the phase.fitness catalogue: tuck flag, advanced tuck flag, straddle flag, half-lay flag and full flag, at 3–5 sets of 5–15 seconds per side for the early steps and 5–10 for the full flag.

Do I train both sides?

Yes, every session, and phase.fitness advances a step only when both sides meet the standard. An asymmetry keeps the weaker side on its step.

The only app that plans strength, cardio and calisthenics together

This page is the calisthenics day: the human flag is lateral trunk strength and a one-arm press-and-pull that nothing in a gym loads the same way, programmed as holds per side with a standard.

Right now, phase.fitness is the only training app that writes strength, cardio and calisthenics into one periodized program — same calendar, same phases, same recovery budget.

You choose the mix. A calisthenics-only plan, a cardio-only block, strength plus cardio, or all three: the phases, the end-of-phase analysis and the sync work the same way with one modality or three.

Why calisthenics is in the plan

Bodyweight skill work is strength training in a different shape. Straight-arm work, levers and handstands build scapular control, tendon capacity and relative strength that barbell and machine work leave untouched, and they transfer because they are closed-chain, whole-body patterns. Treated as a modality rather than a warm-up, they get sets, holds and progressions like a squat does.

No exercise catalogue on the market contains a tuck front lever, so those sessions run in the phase.fitness built-in player; strength goes to Hevy, Liftosaur or a Garmin watch, cardio to Garmin and Intervals.icu. How the skill work is programmed.
