Dumbbell-only program, periodized

A pair of dumbbells covers every movement pattern the exercise document lists, and phase.fitness writes a periodized program from them — patterns first at RPE 7, then load — instead of the same circuit until the heaviest pair runs out.

The short answer

A dumbbell-only program in phase.fitness is three full-body sessions a week on the six patterns — goblet squat, dumbbell Romanian deadlift, floor or bench press, one-arm row, overhead press, carries and trunk work — generated from an equipment list that says dumbbells and a bench. The official template, Dumbbell Start — 6 weeks, runs three weeks of learning the patterns at RPE 7, adding weight only when technique holds, then three weeks of the same sessions heavier with RPE 8 on the last set of each compound. When the dumbbells run out, the exercise-substitution document's rules apply: slower tempo, single-leg and single-arm variants, more reps in the same pattern.

Every pattern, no barbell

The exercise-substitution document phase.fitness reads maps each movement pattern to its dumbbell version: goblet and dumbbell squats for the squat, Romanian deadlifts and single-leg hinges for the hinge, floor and bench presses for the horizontal push, one-arm rows for the horizontal pull, overhead presses and pulldown substitutes for the vertical planes. The pattern is what the body adapts to; the tool is a detail, as long as the load and the rep range stay compatible.

The problem dumbbells have is the ceiling, and the document has the answer: progress by volume and by density before load, slow the tempo, move to single-leg and single-arm variants where half the body carries the same pair. The phase.fitness plans use exactly those levers when the next weight up is not in the rack.

What exercises can you do with just dumbbells and a bench?

All six patterns, which is why phase.fitness can periodize the plan: goblet and front-rack squats, dumbbell Romanian deadlifts, floor and bench press, one-arm and chest-supported rows, overhead press, plus carries and trunk work. Three full-body sessions a week cover them twice each.

Can you build strength without a barbell?

Yes, up to the point where the dumbbells run out. phase.fitness runs three weeks of learning the patterns at RPE 7 and three weeks heavier at RPE 8, then applies the substitution rules the knowledge base sets: slower tempo, single-leg and single-arm variants, more reps in the same pattern.

What phase.fitness builds

A program is a sequence of phases, each with a job. These are the phases phase.fitness writes for this case, with the bands the generator has to respect — transcribed from the document it reads, not invented for this page.

A sample week

One week from the first phase, as it would sit on the calendar. Your own week follows the days you say you have — 3 here — and the equipment you list.

How it adapts when a phase ends

phase.fitness reads the sessions from Hevy, Liftosaur or the watch — the pair you used, the reps, the RPE — and writes the next phase from them. Because the load steps are coarse with dumbbells, the plan progresses with reps, tempo and unilateral variants between weight jumps, as the substitution document prescribes. If your equipment list changes — a bar and a rack arrive — the next phase is written from the new list, with the loads carried over as estimated 1RMs.

What the AI does, and what it deliberately does not.

Where the sessions go

phase.fitness plans; you train in the app or on the watch you already use, and the completed session comes back. For this program:

Frequently asked questions

Can a dumbbell-only program be periodized?

Yes. In phase.fitness the blocks are the same — patterns and volume first, load second — and the plan progresses with reps, tempo and single-limb variants where the next dumbbell is not available, as the exercise-substitution document prescribes.

What if my heaviest pair is too light?

phase.fitness progresses by volume and density first, then by single-leg and single-arm versions of the same pattern, which double the load per limb. When those run out, the plan says so rather than pretending the stimulus is still there.

Is there a template?

Yes: the phase.fitness library holds Dumbbell Start — 6 weeks, three sessions a week in two blocks, importable into a program without AI credits.

The only app that plans strength, cardio and calisthenics together

With dumbbells only, the calisthenics day is where the vertical pull lives — pull-up progressions on a doorway bar — plus L-sit and support holds that a pair of dumbbells cannot load.

Right now, phase.fitness is the only training app that writes strength, cardio and calisthenics into one periodized program — same calendar, same phases, same recovery budget.

You choose the mix. A calisthenics-only plan, a cardio-only block, strength plus cardio, or all three: the phases, the end-of-phase analysis and the sync work the same way with one modality or three.

Why calisthenics is in the plan

Bodyweight skill work is strength training in a different shape. Straight-arm work, levers and handstands build scapular control, tendon capacity and relative strength that barbell and machine work leave untouched, and they transfer because they are closed-chain, whole-body patterns. Treated as a modality rather than a warm-up, they get sets, holds and progressions like a squat does.

No exercise catalogue on the market contains a tuck front lever, so those sessions run in the phase.fitness built-in player; strength goes to Hevy, Liftosaur or a Garmin watch, cardio to Garmin and Intervals.icu. How the skill work is programmed.
