First pull-up program: from zero to one strict rep
Nobody gets a first pull-up by attempting pull-ups. The rep is built from three things you can already load — the lowering, an assisted version, and a heavy horizontal row — and the plan moves them at different speeds.

The short answer
phase.fitness writes a first pull-up as a strength block with three pulling exposures a week. One is eccentric: jump or step to the top and lower for five to eight seconds, three to five sets, because the lowering half is where the strength you are missing is built. One is an assisted full-range rep — band, machine or feet on a box — at a resistance that lets you finish six clean reps. One is a heavy horizontal row in the five to eight range, which loads the same muscles in a position you can actually progress in kilos. phase.fitness moves assistance down only when the rep quality holds at the top of the range.
Three exposures, three different jobs
The reason a first pull-up stalls is that most attempts at it are the same attempt: get on the bar, fail, get off. The frequency document phase.fitness reads wants the pattern trained two to three times a week; the substitution document says what to train it with when the full rep is not available yet.
So the week has an eccentric day — the part of the movement you are strongest in, loaded on purpose — an assisted day that rehearses the full range with help that can be measured and reduced, and a row day that puts real load on the same muscles in a position where adding 2.5 kg is possible. Three different jobs, one pattern.
Assistance is a number, not a feeling
A band is the most common assistance and the worst measured: the help it gives changes through the range and nobody writes it down. phase.fitness treats the assisted variant as a load like any other — band colour, machine plate or box height logged each session — so the progression has something to move.
The rule it applies is the load-progression document's: hold the assistance and add reps until the top of the range is clean, then take the assistance down and let the reps fall. The first unassisted rep tends to arrive out of a set that was supposed to be assisted.
What is the best exercise to get your first pull-up?
The lowering half. phase.fitness makes eccentrics the centrepiece — jump or step to the top and lower for five to eight seconds, three to five sets — because that is where the strength you are missing is built, with assisted full-range reps and heavy rows as the other two exposures.
How many times a week should you train pull-ups?
Three, with different jobs. In a phase.fitness first pull-up block one session is eccentric, one is assisted full range at a help level that lets you finish six clean reps, and one is a heavy horizontal row at five to eight reps, which is the one you can actually load in kilos.
What phase.fitness builds
A program is a sequence of phases, each with a job. These are the phases phase.fitness writes for this case, with the bands the generator has to respect — transcribed from the document it reads, not invented for this page.

| Phase | Weeks | Job | Band |
|---|---|---|---|
| Hang and lower | 4 | Grip, shoulder position and the eccentric | Dead hangs to 30 s; eccentrics 4 × 3 at 5 s; rows 3 × 10 |
| Assisted range | 4 | Full range with measured help | Assisted 4 × 6 at a resistance you can finish; eccentrics 4 × 3 at 8 s; rows 4 × 8 |
| Take the help away | 3–4 | Assistance falls, attempts begin | Assisted 4 × 4 one step lighter; one honest attempt each session; rows 4 × 6 heavier |
A sample week
One week from the first phase, as it would sit on the calendar. Your own week follows the days you say you have — 3 here — and the equipment you list.
- SStrength
- Rest
| Day | Modality | Session |
|---|---|---|
| Mon | S | Eccentric pull-up 5 × 3 at 5 s, chest-supported row 4 × 8, face pull 3 × 15, hollow hold |
| Tue | Rest | — |
| Wed | S | Assisted pull-up 4 × 6, one-arm dumbbell row 4 × 8/arm, lat pulldown 3 × 12, biceps curl 3 × 12 |
| Thu | Rest | — |
| Fri | S | Attempt 3 × 1 (eccentric if it fails), inverted row 4 × 10, dead hang 3 × max, scapular pull 3 × 8 |
| Sat | Rest | — |
| Sun | Rest | — |
S = strength · C = cardio · K = calisthenics. The order is the point: hard days are kept apart and the long session gets the clean slot.
How it adapts when a phase ends
phase.fitness reads the assistance you actually used and the reps you finished. When the assisted sets hit the top of their range twice in a row, the next phase drops one step of help rather than adding reps; when they do not, it holds the step and adds a set. Dead-hang time is tracked separately, because a grip that gives out before the back does is a different problem and gets a different fix.
Where the sessions go
phase.fitness plans; you train in the app or on the watch you already use, and the completed session comes back. For this program:
What phase.fitness does not do here
This is a strength program, not a calisthenics skill roadmap. The phase.fitness skill goals start at the muscle-up and above; below that the pull-up lives in your strength sessions, and this page plans it there.

Frequently asked questions
How long does a first pull-up take?
Eight to twelve weeks is the usual range for someone training the pattern three times a week, and phase.fitness plans the block at that length. Bodyweight, starting strength and how consistently the three sessions actually happen move it in both directions.
Are bands or an assisted machine better?
Either works, as long as the help is recorded. phase.fitness treats band colour or machine plate as a load and progresses it downward; the machine is easier to measure, the band is easier to own, and the plan handles both the same way.
Does the phase.fitness calisthenics side cover the pull-up?
Not as a goal of its own. The phase.fitness skill roadmaps begin at the muscle-up, and the pull-up steps sit inside them as prerequisites, so before your first rep the work belongs in a strength session — which is what this program writes.
The only app that plans strength, cardio and calisthenics together
A first pull-up is the gate into the phase.fitness calisthenics side: at five strict reps to the chest the muscle-up roadmap opens, and the bodyweight sessions start being prescribed as skill work rather than as strength assistance.
Right now, phase.fitness is the only training app that writes strength, cardio and calisthenics into one periodized program — same calendar, same phases, same recovery budget.
You choose the mix. A calisthenics-only plan, a cardio-only block, strength plus cardio, or all three: the phases, the end-of-phase analysis and the sync work the same way with one modality or three.
Why calisthenics is in the plan
Bodyweight skill work is strength training in a different shape. Straight-arm work, levers and handstands build scapular control, tendon capacity and relative strength that barbell and machine work leave untouched, and they transfer because they are closed-chain, whole-body patterns. Treated as a modality rather than a warm-up, they get sets, holds and progressions like a squat does.
No exercise catalogue on the market contains a tuck front lever, so those sessions run in the phase.fitness built-in player; strength goes to Hevy, Liftosaur or a Garmin watch, cardio to Garmin and Intervals.icu. How the skill work is programmed.
