Volleyball strength and jump program
phase.fitness plans volleyball around the two numbers that decide a fifth set — how many jumps you can repeat, and how much of your jump is left — with landing competence before any jump volume and the hitting shoulder maintained every week.

The short answer
A volleyball program in phase.fitness follows the court-sports document: foundation (3–4 weeks of landing mechanics), strength (4–6 weeks at 85–90%: squat 4 × 4–6, split squat 3 × 6 per leg, hip thrust 3 × 8, Nordic curl 3 × 5), power (4–6 weeks of box, countermovement, depth and approach jumps at 40–80 contacts a session) and an in-season block with two short, heavy, low-volume gym sessions and plyometrics cut in multi-match weeks. Where it differs from basketball is the counting: a volleyball player jumps dozens of times a set, so gym contacts are set against practice volume, and the shoulder — external rotation and scapular work — gets its own block.
Jump volume is a load, and the sport supplies most of it
A volleyball player jumps dozens of times in a set and hundreds in a match; the court-sports document phase.fitness reads treats that volume as a load that has to be counted. Patellar tendinopathy — jumper's knee — comes from jump volume rising faster than tendon capacity, so the plyometrics in the gym are counted in ground contacts and set against practice, not on top of it; in a heavy competition week the correct prescription is often none. Repeat-jump ability is trained with sets of 10–20 consecutive jumps and supported by an aerobic base that lets you recover between clusters.
The hitting arm is the second story. Volleyball is overhead and unilateral, and the racket-sports document's shoulder rule applies: range first, then control — external rotation and scapular work 2–3 times a week at low load, pulling volume above pushing, and the shoulder block is the one thing that survives every cut.
How do you train the shoulder for volleyball?
With its own block, not as an afterthought. phase.fitness gives the shoulder range and control work in the foundation phase, then external rotation and scapular work every week, and keeps pulling to pushing at roughly two to one — the balance the court-sports document prescribes for an arm that hits.
How many jump contacts should a volleyball player do in the gym?
Between 40 and 80 in a power session, set against what practice already costs: a player jumps dozens of times a set, so phase.fitness counts the gym contacts as part of the week rather than on their own, and cuts them first in a week with several matches.
What phase.fitness builds
A program is a sequence of phases, each with a job. These are the phases phase.fitness writes for this case, with the bands the generator has to respect — transcribed from the document it reads, not invented for this page.

| Phase | Weeks | Job | Band |
|---|---|---|---|
| Foundation | 3–4 | Landing mechanics; shoulder range and control | Drop landings, single-leg squats; external rotation and scapular work 2–3×/week low load |
| Strength | 4–6 | Maximal force for the jump | Squat 4 × 4–6 at RPE 8, split squat 3 × 6/leg, hip thrust 3 × 8, Nordic curl 3 × 5; pull:push 2:1 |
| Power | 4–6 | Repeat-jump ability | CMJ 4 × 5, approach jumps 4 × 4, depth jumps 3 × 5; sets of 10–20 consecutive jumps; 40–80 contacts/session, counted against practice |
| In-season | season | Keep strength, protect the tendons and the shoulder | Two short heavy sessions; plyometrics removed in multi-match weeks; eccentric hamstrings, landing and shoulder work never cut |
A sample week
One week from the first phase, as it would sit on the calendar. Your own week follows the days you say you have — 3–4 here — and the equipment you list.
- SStrength
- CCardio
- Rest
| Day | Modality | Session |
|---|---|---|
| Mon | S | Squat 4 × 5, hip thrust 3 × 8, Nordic curl 3 × 5, external rotation |
| Tue | Rest | Practice |
| Wed | S | Split squat 3 × 6/leg, pull-ups and rows (2:1 over pressing), scapular work |
| Thu | C | Repeated sprints and repeated jumps: 3 × (10 consecutive jumps + 6 × 5 s shuttles) |
| Fri | Rest | Practice |
| Sat | S | Power: approach jumps 4 × 4, CMJ 3 × 5 (≈50 contacts) — or nothing in a match week |
| Sun | Rest | — |
S = strength · C = cardio · K = calisthenics. The order is the point: hard days are kept apart and the long session gets the clean slot.
How it adapts when a phase ends
phase.fitness reads the gym from Hevy, Liftosaur or the watch and the conditioning from Garmin or Intervals.icu. Garmin activities are read only if you allow it. Because the same document feeds basketball and volleyball, what changes the next phase is what you log: a strength block that moved the squat and kept the Nordic curls earns a power block at the trained contact range; a block where the shoulder work was skipped keeps it in the plan with fewer other accessories, because it is the item the document never cuts.
Where the sessions go
phase.fitness plans; you train in the app or on the watch you already use, and the completed session comes back. For this program:
What phase.fitness does not do here
phase.fitness does not know your fixture list unless you enter the season dates and flag the multi-match weeks; when you do, the plan cuts plyometrics first and keeps the two heavy sessions short, as the document prescribes.

Frequently asked questions
How is this different from the basketball program?
Same document phase.fitness reads, different counting. A volleyball player's jump volume from practice is higher and the sport is overhead and one-sided, so the gym's plyometric contacts are set against practice volume more aggressively and the shoulder — external rotation, scapular work, pulling over pushing — gets its own block that is never cut.
Will the program raise my vertical jump?
phase.fitness trains the qualities that do: landing competence first, maximal force in a strength block at 85–90%, then force-velocity work with counted contacts. The document's point is that repeat-jump ability matters more than one peak jump, and the plan trains both.
What happens in a week with three matches?
phase.fitness removes the plyometrics, the two gym sessions stay short and heavy, and the eccentric hamstring, landing and shoulder work remain — the items the court-sports document says survive every cut.
The only app that plans strength, cardio and calisthenics together
For a volleyball player the calisthenics day is scapular control and trunk tension — support holds, hollow holds, straight-arm work — the shoulder maintenance the season needs, done as strength.
Right now, phase.fitness is the only training app that writes strength, cardio and calisthenics into one periodized program — same calendar, same phases, same recovery budget.
You choose the mix. A calisthenics-only plan, a cardio-only block, strength plus cardio, or all three: the phases, the end-of-phase analysis and the sync work the same way with one modality or three.
Why calisthenics is in the plan
Bodyweight skill work is strength training in a different shape. Straight-arm work, levers and handstands build scapular control, tendon capacity and relative strength that barbell and machine work leave untouched, and they transfer because they are closed-chain, whole-body patterns. Treated as a modality rather than a warm-up, they get sets, holds and progressions like a squat does.
No exercise catalogue on the market contains a tuck front lever, so those sessions run in the phase.fitness built-in player; strength goes to Hevy, Liftosaur or a Garmin watch, cardio to Garmin and Intervals.icu. How the skill work is programmed.
